If three or four of these land, you are in the right place. It is not about finding yourself in a box, but about the same mechanics running behind all of these situations.
Two ticks, no reply. Twenty minutes later you have three explanations for it, and the kindest one is not among them. The waiting costs more energy than the answer does afterwards.
You read a message three times looking for the part that is too short. Usually it is an «ok» with nothing else, and you know while you do it that you are reading too much into it.
You say «it's fine», and it is not fine, and you hope somebody asks. If nobody asks, that feels like confirmation at the same time.
After an argument you lie awake, and what keeps you awake is less the argument than the fact that it is unresolved. Being right would matter less to you than a sign that contact is back.
You check once more when the person was last online, although you know beforehand that it changes nothing. You check anyway, because otherwise the question keeps running.
When things are going well, you wait for the point where they tip.
What happens in those moments
Between the trigger and the behaviour there are four steps, often less than ten seconds in total. They run too fast to notice, and they can still be described.
Something ambiguous happens
A pause. A sentence shorter than usual. Objectively nothing is there yet, the information can be read in both directions.
Ambiguous becomes unambiguous
Your head settles on the worse reading before you can think about it. From then on you treat it as a fact rather than as one of two possibilities.
The step most likely to changeThe body goes up
Your pulse rises, your chest tightens, and your hand is on the phone before you notice. An alarm system is doing exactly what it was built for here.
Checking or silence
Now comes the checking: asking, looking, one more message. Or the opposite, conspicuously saying nothing and waiting until someone notices. Both routes buy back some ground for a while.
The checking is the solution you found for a real problem. The price for it simply falls due somewhere else.
Where it comes from
A child whose signals are answered reliably learns: I signal, and someone comes. If the same signal is sometimes answered at once and sometimes not at all, with no recognisable rule, the child learns something else. Namely: stay on it, louder, longer, do not stop until there is a reaction.
In an unpredictable environment that strategy produces the most attention. So it was adapted, just to conditions you have not lived in for a long time.
And since the question comes up anyway: the model describes interactions. Involved are the temperament a child is born with, the load on the parents during those years, the surroundings, and events nobody had control over. Anyone looking for who was at fault gets no answer from the model, because it was not built for that.

Reassurance works, but only briefly, and next time it usually takes a bit more of it. That is how everything runs that lowers anxiety in the short term without changing anything about the anxiety itself.
The other person answers the checking
From the inside you are trying to get the ground back. From the outside the same thing looks like control. What comes back is therefore often a reaction to the checking, and that then confirms exactly the fear that set it off.
It costs sleep and attention
An open matter blocks, and not just figuratively. Ruminating about something unfinished keeps the body awake and occupies the attention you would need elsewhere.
You become someone you did not choose
What hurts most is often less the anxiety itself than noticing that you do not like yourself in those moments. That is exactly where the third lever below starts.

What helps first
In this order. The first costs nothing but attention, the third takes months. On the right is what speaks for each of them.
Measure the trigger instead of guessing
For fourteen days write down: what set off the alarm, how strong it was from one to ten, and did the thing you feared actually happen? Not a journal, a tally. Two minutes per entry.
Turn the checking into a question
Ask once instead of looking twenty times. The sentence can be small: «I notice this is on my mind. Is everything alright between us?» That is more uncomfortable than checking, because it is visible, and that is why it works.
Work on the self-image, not on the relationship
The slow lever with the largest effect. It is about the assumption underneath: I am allowed to need something, and the other person stays anyway. That does not shift through reassurance from outside, but through experiences in which you trust yourself with something.
